   1)      Warm up run : 4 km in 18 minutes

 

   2)      Short intervals : 10 × 400m

-         400m in 1’14’’

-         400m in 1’13’’

-        

-         400m in 1’10’’

 

3)      cool down run : 2 km in 13 minutes
